Low sets low reps of 1-6 that are 80-100% intensity (you won't be able to do more reps than what i said with that level of intensity but if you do thats great but you will be entering hypertrophy of muscle which you don't want iirc)
On top of that do this split 2 days or 4 days a week (not 3 since its a U/L split) and one exercise per body group that is primarily compound.
You shouldn't be overtraining or feel too stressed, maybe cns fatigue which you just need to eat in slight surplus of good food not junk and lower the intensity to 80% if the fatigue is too much.

Is that pdf about height growth ?what are you guys retarded? Ofc it does. Nutrients and hormones that would have gone to bone go to muscle growth. Even losing out on 1 inch is devastating when you could have been playing basketball, swimming etc instead of lifting during puberty.
