I’ve seen a lot of wrong neck training guides and this is my attempt to systematize this esoteric knowledge.

Neck is one of the most dangerous yet rewarding softmaxxes that could easily gain you 0.5 PSL points.

Too many people don’t train their neck which makes their proportions look off like Jeff Nippards’s. He had been training in the gym for 10 years at the left and 12 on the right. The only difference in those two pictures are the two years he trained his neck.

(1) What does the perfect neck look like? (platonic ideal)

(A) It needs to be the same width as the the widest part of the face- which is usually your bigonial or bizygomatic

Another thing to add is that your bigonial: bizygomatic ratio should be 0.9-1.05: 1

(B) Adam’s apple

Big Adam’s apple is ideal. There isn’t anything you can do to increase it except a risky surgery called Adam’s apple augmentation. But this is only used for transgender female to male patients.

Genetically some people have a huge Adam’s apple like Christiano Ronaldo or Marlon Lundgren Garcia. If you aren’t blessed with this aestethic trait don’t worry about it.

If you are under 12% bodyfat and have 1:1 bigonial to neck, the leannes will expose the neck muscles and Adam’s apple more. As you get older it will get more prominent

(C) Leannes/Low bodyfat

You lose fat on your neck as you go down in weight. The ideal scenario is to be lean af and have a 1:1 ratio.

(D) So the ideal neck looks something like that of a professional bodybuilder called ATHLEAN X

(E) Another tip is that your neck circumference should be equal to your calves and upper arm circumference

(2) Neck types

This is the part I see so many people get wrong. They don’t account for skull size and the size of genetic insertions.

Some people (most models) have genetically small skulls

No matter how much you train your neck, your neck still largely depends on two major things

-SKULL SIZE
- Sternocleidomastoid insertions
- Sternocleidomastoid origins

(3) Why even care about neck training?

(A) It bulletproofs your head. Boxers train the neck to avoid getting a concussion/knocked out like Mike Tyson.

(B) It’s also very useful in a car crash because it absorbs and distributes force.

(C) It corrects your posture and heals the spine

Neck training young makes sure you don’t have neck/back pain when you are older







(D) There is a credible theory that it tightens the skin around jawline / where hollow cheeks would be.

(4) There is such a thing as too much

Anything over 100% becomes unaestethic but it’s a personal choice

Unless you are a wrestler or NFL player you won’t need it.

(5) Neck anatomy

Your neck is packed full of muscles that help you flex, extend, twist, and turn your head.

Most of your results will come from bulking up your upper traps and sternocleidomastoid

Your sternocleidomastoid is the muscle that will make your neck thicker. It’s a bit of a tricky muscle. It pulls your head towards your collarbones but tilts your head backwards. That’s why I like to keep my neck “packed” while doing neck curls. “Pack your neck” is a common lifting cue, especially with compound lifts like overhead presses and deadlifts. It also helps here. (packing=double chin)

Many other smaller neck muscles will fight to keep your chin tucked. They’ll grow bigger and stronger, too. They aren’t as big as your sternocleidomastoid and won’t add as much girth to your neck, but I suspect they help improve neck posture.




(6) The only 2 exercises you need are

A) The Neck Curl

The neck is arguably the best exercise for building a bigger neck.
It’s best at bulking up your sternocleidomastoid, but it also engages many of your smaller neck muscles.

If you don’t have weight plates do it by pressing your hands against your forehead. But plates are always better.




(B) The Neck Extension (plate/harness)

Neck extensions train your upper traps and spinal erectors, bulking up the back of your neck.

The simplest way to do neck extensions is to put a plate on the back of your head and then extend it backwards. It’s the same technique as with neck curls, just in reverse. It’s an awkward movement, though, so most people do neck bridges or get a neck harness instead.

(C) Everything else is redundant and dangerous

(D) Training

Do higher reps because you don’t want to get injured so 15-30

Pad the plate with a towel if you are uncomfortable

You have to invest in equipment

Neck Curl with plate 3x15-30

Neck Extension Harness 3x15-30

2-4 times a week

It’s a forgiving muscle so the resttime between sets is 90 seconds to 3 minutes +











(7) What results to expect

The thing most influencers forget to mention that they gained considerable amount of weight and prescribed that to their neck training even though it’s fat not muscle from the bulking

I gained 2 inches in 6 months while staying the same weight plus/minus 1 kg

.

The neck grows really fast because it’s understimulated in daily life so expect visible results in a month.

I myself train it 4 times a week- every time balls to the wall past failure imagining that if I don’t do this last rep my family or I will die- gives a nice little kick.

My guess is that you reach the ideal neck width by being 25 BMI and low bodyfat

Some people report a deeper voice and better posture which I can confirm.

use weight plates and put a t shirt between the handles for neck curl
same for neck extensions , if you dont have a neck harness

dumbells are uncomfortable compared to plates

i guess 10-20 lbs is good starting weight
